Why 90 minutes? A full sleep cycle lasts roughly 90 minutes and includes light sleep, deep sleep and REM. Waking mid-cycle — especially during deep sleep — causes sleep inertia: that heavy, disoriented feeling. Timing your alarm to land at the end of a cycle helps you wake naturally from lighter sleep.
Sleep cycle durations vary between individuals and change across the night. This calculator provides general guidance based on a 90-minute average. If you experience persistent sleep difficulties, daytime drowsiness, or suspect a sleep disorder, please consult a GP or sleep specialist.

How the sleep cycle calculation works

Sleep is not a uniform block of unconsciousness. You move through repeating cycles, each lasting roughly 90 minutes, and each carrying you from light sleep down into deep sleep and then up into REM before starting again. Waking at the end of a cycle, while you are already in light sleep, feels very different from being pulled out of deep sleep partway through one.

That difference is the whole point of this calculator. It works backwards or forwards in 90-minute blocks from the time you give it, and adds 15 minutes for the time it takes an average person to fall asleep.

Five or six complete cycles — seven and a half to nine hours — suits most adults. Four cycles, at six hours, works as an occasional short night. Three is a fallback for a genuinely disrupted night, not a plan.

Ninety minutes is an average, not a constant. Real cycles range from roughly 70 to 120 minutes, vary between people, and lengthen as the night goes on — early cycles carry more deep sleep, later ones more REM. Treat the suggested times as good targets rather than precise instructions.

What happens during each stage

A single cycle passes through three broad phases, and each does something different.

How much sleep you actually need

The headline figure for adults is seven to nine hours, but the requirement shifts substantially across life.

Teenagers are the group most often shortchanged, and not through laziness. Adolescent body clocks genuinely shift later during puberty, so a teenager who cannot fall asleep at ten and struggles at seven in the morning is usually experiencing biology rather than defiance.

Older adults often sleep more lightly and wake more during the night, but the underlying requirement barely falls. Broken sleep in later life is common, not inevitable, and worth mentioning to a GP rather than accepting.

Why you can wake up tired after eight hours

Duration is only one part of it. Several things can leave you groggy despite a full night in bed.

Sleep inertia

Waking from deep sleep produces up to half an hour of genuine impairment — slow thinking, heavy limbs, poor mood. This is the effect the calculator is designed to help you avoid, and it explains why seven and a half hours can feel better than eight.

Fragmented sleep

Brief awakenings you never remember still break cycles. Alcohol is a common cause: it helps you fall asleep but suppresses REM and disrupts the second half of the night, which is why a nightcap so often produces a poor night's rest.

An irregular schedule

Your body clock relies on consistency. Shifting bedtime and waking time around by several hours between weekdays and weekends creates something close to jet lag without the travel, and Monday morning is when you pay for it.

An underlying sleep disorder

Persistent unrefreshing sleep despite adequate hours can point to obstructive sleep apnoea, restless legs, or insomnia. Loud snoring, gasping or witnessed pauses in breathing are worth taking to a GP — sleep apnoea is common, frequently undiagnosed, and treatable.

Getting better sleep, practically

The single most effective change is a consistent wake time, seven days a week. It anchors the body clock more powerfully than bedtime does, and it makes falling asleep at a sensible hour progressively easier.

Beyond that: keep the bedroom cool, dark and quiet, since core temperature needs to drop slightly for sleep to begin. Get daylight early in the day, which sets the clock more strongly than any evening routine. Stop caffeine by early afternoon — it has a half-life of around five to six hours, so a 4pm coffee is still half in your system at bedtime. And if you cannot sleep after about twenty minutes, get up and do something quiet in dim light rather than lying there; staying in bed awake teaches your brain to associate the bed with wakefulness.

Frequently asked questions

Is it better to sleep 6 hours or 7.5 hours?
Seven and a half hours, in almost every case. It provides five complete cycles rather than four, and lands you in light sleep on waking. Six hours is a reasonable occasional compromise but falls below the recommended range for adults if it becomes your normal pattern.
Why do I feel worse after sleeping longer?
Usually because the extra time landed you mid-cycle, so your alarm interrupted deep sleep instead of light sleep. Sleeping nine hours can feel worse than seven and a half for exactly this reason. Lengthy oversleeping can also point to poor sleep quality or an underlying condition if it becomes habitual.
Can I catch up on sleep at the weekend?
Partially. A long weekend lie-in recovers some of the deficit from a short week, but it does not fully reverse the effects, and it shifts your body clock later, making Monday harder. Consistent adequate sleep works considerably better than a cycle of deprivation and catch-up.
How long should it take to fall asleep?
Ten to twenty minutes is typical, which is why this calculator builds in a 15-minute allowance. Consistently falling asleep in under five minutes can indicate you are significantly sleep deprived. Regularly taking more than thirty is one of the markers of insomnia and worth discussing with a GP.
Are naps a good idea?
A short nap of ten to twenty minutes can restore alertness without entering deep sleep, so you wake cleanly. Longer naps risk waking mid-cycle and feeling worse. Keep naps before mid-afternoon, since later ones reduce the sleep pressure you need to fall asleep at night.
