How this calculator works out your target

Fluid needs scale with body size, so the calculation starts from your weight rather than handing everyone the same number. It uses a base of 35 ml of fluid per kilogram of body weight, then adds for the things that genuinely increase losses.

An 11 st adult (69.9 kg) who trains a few times a week in a temperate climate lands on a base of about 2,445 ml plus 600 ml for activity — roughly 3 litres a day, or a little over 5 pints.

Read this figure as total fluid, not water from the tap. It is higher than the NHS headline of six to eight glasses a day because that guidance describes a sensible minimum from drinks, while a weight-based estimate covers your whole requirement — including the substantial share you get from food.

What actually counts towards your daily fluid

More than most people assume. Water is the obvious choice because it is free of sugar and calories, but it is far from the only thing that hydrates you.

  • Tea and coffee count. Caffeine has a mild diuretic effect, but at normal intakes it does not come close to cancelling out the fluid in the cup. A mug of tea is a net gain, not a net loss.
  • Milk, squash, fruit juice and sugar-free soft drinks all count towards fluid, though juice and sugary drinks bring calories and sugar with them.
  • Food supplies roughly 20 to 30 per cent of total water intake. Cucumber, tomatoes, melon, soup, yoghurt and porridge all carry substantial amounts.
  • Alcohol is the exception. It suppresses the hormone that helps your kidneys retain water, so alcoholic drinks work against you rather than for you.

Where the “eight glasses a day” rule came from

The familiar advice appears to trace back to a 1945 recommendation from the US Food and Nutrition Board, which suggested roughly 2.5 litres of water a day for adults. The very next sentence noted that most of this quantity is already contained in prepared foods — and that clause quietly disappeared as the figure was repeated.

The result is a rule of thumb that has outlived its evidence base. Eight glasses is not wrong exactly, but there is no strong research showing it is the right target for everyone, and the number of things that legitimately shift your requirement — body size, activity, climate, illness, pregnancy — makes a single universal figure fairly meaningless.

How to tell whether you are drinking enough

Your body gives better feedback than any calculator, and it is worth learning to read it.

Urine colour

The most practical daily check. Pale straw or light yellow suggests you are well hydrated. Dark yellow or amber means drink more. Note that B vitamins can turn urine bright yellow regardless of hydration, and some medications change the colour too, so read it as a trend rather than a single verdict.

Thirst

For most healthy adults thirst is a reliable signal, and drinking to thirst works perfectly well. It becomes less reliable in two groups: older adults, whose thirst sensation blunts with age, and during hard exercise, where it can lag behind actual losses.

Other signs

Persistent headaches, tiredness, poor concentration, dry mouth and passing urine only a few times a day can all point to mild dehydration — though each has plenty of other explanations, so treat them as prompts rather than proof.

When you need more — and when more is not better

Raise your intake deliberately in hot weather, during and after exercise, and when you are ill. Vomiting, diarrhoea and fever all increase losses sharply, and dehydration during a stomach bug is one of the more common reasons people end up needing medical help.

Drinking far more than you need is not harmless. Your kidneys can process roughly a litre of fluid an hour. Consistently exceeding that dilutes the sodium in your blood, a condition called hyponatraemia, which is rare but genuinely dangerous. It is most often seen in endurance athletes who over-drink during long events. Spread your intake across the day rather than forcing large volumes at once.

Some people are also advised to limit fluid rather than increase it — certain heart and kidney conditions come with specific restrictions. If you have been given a fluid target by a clinician, follow that rather than any online calculator, including this one.

Making it easier in practice

Keeping a bottle within sight is the single most effective habit, because most under-drinking is forgetfulness rather than dislike. Anchoring drinks to things you already do — a glass with each meal, one when you make coffee, one before bed — works better than trying to remember a total. If plain water bores you, adding lemon, mint or cucumber changes the experience without adding sugar. And during exercise, aim for regular small amounts rather than a large volume afterwards.

Frequently asked questions

How much water should I drink a day in the UK?
The NHS suggests six to eight glasses or cups of fluid daily, roughly 1.5 to 2 litres, on top of the water you get from food. A weight-based estimate like the one above personalises that for your size and circumstances, and typically lands higher because it accounts for your total requirement rather than a drinks minimum.
Does tea or coffee count towards my water intake?
Yes. The mild diuretic effect of caffeine at ordinary intakes does not outweigh the fluid you are drinking, so both leave you better hydrated than before. Watch the milk and sugar rather than the hydration.
Can you drink too much water?
Yes, though it is uncommon. Drinking substantially more than the kidneys can excrete — roughly a litre an hour — dilutes blood sodium and causes hyponatraemia, which can be serious. It usually occurs when people force large volumes quickly, particularly during endurance events. Spreading intake through the day avoids the problem entirely.
Should I drink more water to lose weight?
Water contains no calories, so replacing sugary drinks with it genuinely reduces your intake. Drinking a glass before meals may also modestly reduce how much you eat. But water is not a fat-burning agent, and drinking more than you need will not accelerate weight loss on its own.
Do older adults need to drink differently?
The requirement is broadly similar, but the thirst signal weakens with age, so relying on feeling thirsty becomes less dependable. Drinking to a routine rather than to thirst is generally the safer approach for older adults, particularly during hot weather or illness.
